Warm-up - 8-10 min

Progressively mobilize the hips, shoulders, and spine, reduce stiffness, and prepare the body for exercises that stimulate bone strength. Perform two sets of each exercise, with 30 seconds to 1 minute of rest between sets.

Explanation

engaged. Raise and lower your arm slowly to shoulder height, 

keeping the movement controlled, your spine aligned, and your shoulders relaxed.

Hip abduction / adduction with aqua fins and support

Standing on one foot, hands on the noodle in front of you, 

keep your back straight, core engaged, and head aligned. 

Move the other leg straight out to the side, then slightly 

cross it in front of the standing leg, controlling the movement.

Knee extension with noodle

Standing on one foot, place a noodle under the sole of your foot. Perform a knee flexion and extension, then lift your knee to  90 degrees before pressing the noodle back down toward the bottom of the pool.

Military walk with aqua fins

Walk while lifting your knees high in front of you. Keep your back straight, your core engaged, and your shoulders aligned. Swing your arms alternately to support the movement. Maintain a steady and controlled rhythm.

Total Body Strengthening - 12 min par bloc

Use the natural resistance of water to strengthen stabilizing muscles, support bone strength, and promote a more aligned posture. Perform 2 to 4 sets of each exercise, with 20 sec. of effort + 10 sec. of rest. Progression: 40 sec. of effort • 20 sec. of rest / 60 sec. of effort • 30 sec. of rest.

Recommended accessories: Aqua bells, Aqua fins, and pool noodle.

Kick back with aqua fins

Explanation

Standing in the water, keep your back straight and your core engaged. Shift your weight onto one supporting leg, then bend the other leg backward toward your glutes, contracting the back of the thighs. Slowly return to the starting position. Keep the movement smooth and controlled.

Push–pull squat with aqua bells

a squat while pushing them forward, keeping your back straight 

and knees aligned. Stand back up, bringing them to your chest

Bent-over triceps extension with aqua bells

Feet shoulder-width apart, knees bent, torso slightly  leaned forward. Hold an Aqua bell in each hand with a  neutral grip (palms facing in). Keep arms parallel to the  ground and extend at the elbows without moving the  upper arms. Keep your back straight and core engaged.

Stand on one foot while holding the edge of the pool.  Swing your leg forward and backward. Lift your knee well  in front of you, then swing your leg backward dynamically.

Keep your chest open and arms by your sides with a slight  bend in the elbows. Hold the Aqua bells with palms facing  each other, lift your arms to shoulder height, then lower  them at a moderate pace.

Develop dynamic balance, arm-leg coordination, and proprioception — essential elements for supporting bone strength and overall stability. Perform 2 to 4 sets of each exercise. Possible progression: 40 sec. of effort / 20 sec. of rest • 60 sec. of effort / 30 sec. of rest.

Cross-country skiing with aqua fins and aqua bells

Use the assistance of the swim module current for these exercises, which help work on endurance, posture, and stability, while stimulating bones through a steady and controlled effort. Choose one cardio exercise and perform 3 sets, or combine all three for an extra challenge.
